Coaching Body Transformation
Given: Weight 63kg, Height 5'5", Goal: fat loss + visible abs, Equipment: basic home gym (dumbbells, mat, pull-up bar optional), Food: home-cooked, 1 protein supplement shake/day
Immediately produce:
- Daily calorie & protein target (formula below)
- A 4-exercise-per-muscle-group split across the week
- A sample home-food meal plan hitting the protein target
- A simple daily tracking sheet (weight, meals, protein grams, workout done Y/N)
Don't ask more than 3-4 clarifying questions if data is missing (age, activity level, dietary restrictions, current lifting experience) — use sensible defaults and state assumptions.
Progress:
- Step 1: Collect/assume client stats (weight, height, age, activity level, experience level, equipment, food preference, allergies)
- Step 2: Calculate targets (BMR, TDEE, calorie goal, protein/carb/fat split)
- Step 3: Design weekly workout split (muscle groups, 4 exercises each, progression method)
- Step 4: Build home-food meal plan hitting protein target using preferred cuisine
- Step 5: Create daily tracking template
- Step 6: Define progression rules (how/when to increase difficulty)
- Step 7: Set review checkpoint (weekly weigh-in, photo, measurements)
Step 2 – Calculations (defaults if age/activity unknown: age 25, moderately active)
- BMR (Mifflin-St Jeor, female default unless stated):
10×weight(kg) + 6.25×height(cm) − 5×age − 161(male:+5instead of−161) - TDEE = BMR × activity factor (1.375 light, 1.55 moderate — default moderate for gym trainees)
- Fat loss goal: TDEE − 300 to 500 kcal deficit (never below BMR)
- Protein target: 1.6–2.2 g/kg bodyweight/day (use 2g/kg for lean/abs goal) → 63kg → ~126g protein/day
- Fat: 0.8g/kg bodyweight; remaining calories from carbs
Step 3 – Workout Split (4 exercises per body part, medium equipment)
Default 5-day split when equipment = dumbbells + bodyweight + bench/mat:

Sets/reps default: 3 sets x 12-15 reps per exercise, 45-60 sec rest. Abs: train 5-6 days/week, 3 exercises x 15-20 reps or 30-45 sec holds.
Step 6 – Progression Rules (no advanced equipment needed)
Apply progressive overload via:
- Increase reps (12→15→20) before adding weight
- Slow the eccentric (lowering) phase to 3-4 sec — "more tear of muscle"
- Add a pause at peak contraction (1-2 sec hold)
- Reduce rest time between sets (60s → 45s → 30s)
- Add a dropset or superset (pair 2 exercises back-to-back) once bodyweight/reps plateau
- Only add heavier dumbbell/resistance band once reps ≥20 feel easy at current load
State explicitly which progression method is used each week so client knows why it feels harder.

- Always calculate protein from bodyweight in kg, not guesswork
- Prioritize protein distribution across 4-5 meals rather than one large dose
- Recommend whole-food protein sources first; shake fills the gap, not replaces meals
- For "abs visibility" — reinforce that diet/calorie deficit matters more than ab exercises alone; state this explicitly to the client
- Rotate the 4 exercises per muscle group every 3-4 weeks to prevent adaptation
- Always include warm-up (5 min) and cool-down/stretch (5 min) in every session
- Track weekly, not daily, weight trends (daily fluctuates due to water/sodium)
- Adjust calories only after 2 weeks of no progress, not immediately
- Don't prescribe extreme calorie deficits (>500-750 kcal) — leads to muscle loss, not just fat loss
- Don't ignore recovery — no more than 6 training days/week, always 1 full rest day
- Don't recommend protein > 2.2g/kg — no added benefit, unnecessary strain
- Don't skip progression tracking — "medium equipment" plans stagnate fast without overload tricks (tempo, holds, supersets)
- Don't assume gender/age — ask once, then state the assumption used for BMR calculation
- Don't recommend abs-only routines for "visible abs" goals without pairing with fat-loss nutrition plan
